This 15 minute Hold and Breathe Pilates session shapes a deep core and waist with zero reps: you settle into each position, hold, and let slow breathing do the sculpting. Every shape is low impact and beginner friendly, moving gently from standing work down to the mat, with nothing to count and nothing to rush. You finish taller, warmer through the middle, and quietly steady, the kind of calm that follows slow, unhurried effort. 🌸 WHAT THIS FLOW GIVES YOU • A long, warm stretch through the waist that lingers after you stand up • A lifted, lighter feeling through the spine and chest • Quiet heat in the center of the body, built from stillness rather than speed • Steadier footing and balance, the kind you notice on the stairs • Slower, deeper breathing that follows you into the rest of the day • A settled, unhurried mind after fifteen minutes of holding still 🧘 INSIDE THE SESSION The flow opens on your feet with knee to elbow holds and gentle reaching shapes, then travels down to the mat for bird dog, plank, bridge and side lying work. Each position holds for 30 seconds with an 8 second pause between, and there are no reps to count: you find the shape, soften the shoulders, draw the navel gently in, and let each long exhale sink you a little deeper. If a hold begins to tremble, narrow the range or lower a knee before you lose control, and pause whenever you need; a smaller, steadier shape always does more than a bigger shaking one. Nothing jumps, nothing hurries, and the breath matters far more than the clock. 🕊 CHAPTERS 00:00 Welcome 00:17 Standing Knee To Elbows 00:55 Heel Touches 01:33 Arm Diagonal Raises 02:11 Bird Dog 02:49 High Plank 03:27 Core Twists 04:09 Clamshell To Leg Extensions (L) 04:47 Clamshell To Leg Extension (R) 05:25 Cobra Presses 06:03 Side Lying Leg Lifts (L) 06:41 Side Lying Leg Lifts (R) 07:19 Inch Worm 08:01 Pilates Lunge (L) 08:39 Pilates Lunge (R) 09:17 Leg Raises 09:55 Lateral Extensions 10:33 Bird Dog (L) 11:15 Bird Dog (R) 11:53 Bend Over Arm Raises 12:31 Bridge Reaches 13:09 Bent Over Arm Extensions 13:47 Bridge With Overhead Reaches 14:25 Bent Over Arm Rows 🌿 THE ESSENTIALS 15 min · no equipment · low impact, joint friendly · 30s holds with 8s rests · beginner-friendly 💬 Which hold asked the most of you today, the high plank or the bridge reaches?
